Hi Iain, as wayne said getting a few 20 min runs in would give you a base to build your temple on. A 30 second sprint is about 26% aerobic so its important to have an endurance base. Although im no expert on sprint session, it is very important for a sprinter to have strength. Strength could be improved through hill sprints, step running and circuit training (maybe weights). A pretty good hill session would be to find a hill and do 8 x 100-150m up the hill with around 2 mins rec. If you could find a really steep hill then you could do 8 x 50m all out sprints.

In terms of circuit training would be very important to include exercises that imporove the main muscles used in sprinting ie. quads, calfs, hammys, gluts, hip flexors, pecs, biceps and triceps as well as the muscle groups that maintain body posture such as abs and low back.

Hope this helps!
